A curated selection of evidence-informed supplements for health and athletic performance

Walk into any supplement store and you’ll see hundreds of products promising more energy, faster recovery, better health, and a stronger body.

Most people don’t need hundreds of supplements. They need a clear reason for taking each one.

These are ten supplements we believe are worth understanding. Some have broad applications. Others only make sense for particular goals, diets, training demands, health markers, or lab results.

This is not a list of ten products everyone should take. It’s a practical starting point for making better decisions.

1. Creatine Monohydrate

Why it made our list

Creatine is one of the most researched performance supplements available.

It helps replenish phosphocreatine, which the body uses to produce rapid energy during resistance training, sprinting, and other high-intensity activities. When combined with consistent training, creatine may support strength, power, training capacity, and lean mass.

Its potential value also extends beyond competitive athletes. Maintaining strength and muscle becomes increasingly important as we age.

How it is commonly used

A simple approach is 3-5 grams of creatine monohydrate daily.

Timing is less important than consistency. A loading phase can saturate muscle stores faster, but it is not required.

Plain creatine monohydrate is the standard. More elaborate formulations are usually more expensive without being demonstrably better.

What to know

Creatine often causes a small initial increase in body weight because it draws water into muscle tissue. This is not body-fat gain.

Creatine can also increase measured creatinine. That can affect the interpretation of kidney-function testing without necessarily indicating kidney damage.

People with kidney disease or abnormal kidney-function results should discuss supplementation with their clinician.

2. Omega-3 Fatty Acids

Why they made our list

The primary omega-3 fatty acids in fish oil are EPA and DHA. They play important roles in cell membranes and normal cardiovascular, neurological, and inflammatory physiology.

Omega-3 supplementation can also reduce elevated triglycerides at appropriate clinical doses. That does not mean every fish-oil capsule prevents heart disease.

Food should come first whenever possible. Fatty fish such as salmon, sardines, trout, and mackerel provide EPA and DHA along with protein and other nutrients.

How to evaluate a product

Ignore the oversized “fish oil” number on the front of the bottle.

Look at the Supplement Facts panel for the actual quantities of EPA and DHA. Those numbers tell you much more than the total weight of the oil.

Choose a product that has been independently tested for contaminants, oxidation, purity, and accurate EPA and DHA content.

What to know

In the large VITAL trial, one gram of marine omega-3s daily did not significantly reduce the primary combined cardiovascular endpoint among generally healthy adults. This is an important reminder not to treat ordinary fish oil as universal heart-attack protection.

Higher-dose prescription omega-3 products used for elevated triglycerides are different from ordinary over-the-counter fish oil.

Speak with a clinician before using higher doses if you take anticoagulant or antiplatelet medication, have a bleeding disorder, have a history of atrial fibrillation, or have an upcoming procedure.

3. Vitamin D

Why it made our list

Vitamin D is involved in bone health, calcium regulation, muscle function, and other essential processes.

It is also one of the clearest examples of why supplements should be personalized. Some people are deficient and may benefit from targeted replacement. Others already have adequate levels and gain nothing from blindly taking a large dose.

Let the lab lead

The relevant blood test is serum 25-hydroxyvitamin D, commonly written as 25(OH)D.

Sun exposure, age, skin pigmentation, geography, body composition, diet, digestive health, and certain medications can all affect vitamin D status.

Testing provides more useful information than guessing.

What to know

More vitamin D is not always better. Excessive intake can raise calcium levels and potentially cause nausea, weakness, kidney stones, kidney injury, or abnormal heart rhythms in severe cases.

The established tolerable upper intake level for most adults is 4,000 IU daily, although clinicians may use different doses when treating a documented deficiency.

Vitamin D can interact with certain medications, including thiazide diuretics, steroids, some statins, and some weight-loss medications.

4. Electrolytes

Why they made our list

Electrolytes help regulate fluid balance, nerve signaling, muscle contraction, and cardiovascular function.

The major electrolytes include sodium, potassium, magnesium, calcium, and chloride.

For an ordinary workout in a climate-controlled gym, water and a normal diet may be enough. Electrolyte supplementation becomes more relevant when fluid and sodium losses are substantial.

When they may be useful

Electrolytes may make sense during:

  • Long-duration training
  • High-volume conditioning
  • Training in heat or humidity
  • Workouts involving heavy sweating
  • Endurance events
  • Illness involving significant fluid loss

The amount needed depends on the individual, environment, exercise duration, and sweat rate.

What to know

A brightly colored packet is not automatically better hydration. Some products contain very little sodium, while others contain more than a person needs for an ordinary day.

People with kidney disease, heart failure, uncontrolled blood pressure, or medications that affect sodium or potassium should not casually follow high-electrolyte protocols.

The goal is to replace what the situation requires, not to turn every glass of water into a supplement.

5. Berberine

Why it made our list

Berberine is a plant-derived compound being studied for its effects on glucose regulation, insulin sensitivity, and lipid markers.

Human trials involving prediabetes and hyperglycemia have reported promising results. However, formulations, doses, populations, and study quality vary.

Berberine should not be marketed as “natural Ozempic” or treated as a harmless substitute for medical care.

How it has been studied

Research protocols frequently use divided doses with meals, often totaling approximately 1,000-1,500 milligrams daily.

That is a description of common research protocols, not a recommendation for every reader.

What to know

Berberine can cause constipation, diarrhea, abdominal discomfort, nausea, or excessively low blood sugar when combined with diabetes medication.

It can also affect the way the body metabolizes or transports certain medications.

Discuss berberine with a clinician or pharmacist if you take medication for diabetes, blood pressure, blood clotting, immune suppression, transplantation, or another chronic condition.

Berberine should generally be avoided during pregnancy, breastfeeding, and infancy unless specifically directed by an appropriate clinician.

6. Urolithin A

Why it made our list

Urolithin A is a metabolite produced when certain gut bacteria process compounds found in foods such as pomegranates, berries, and walnuts.

Not everyone produces meaningful amounts naturally. Direct supplementation is being studied for its potential effects on mitochondrial health, muscle endurance, and age-related physical decline.

What the research suggests

Randomized trials in middle-aged and older adults have reported improvements in some measures of muscle endurance, strength, exercise performance, or mitochondrial biomarkers.

However, not every primary outcome improved. The trials have generally been small, and some have involved manufacturer participation.

That makes urolithin A promising, not proven to reverse aging or guarantee better performance.

How it has been studied

Human trials have commonly examined 500-1,000 milligrams daily. Study periods have generally ranged from several weeks to several months.

What to know

Short-term studies have generally reported good tolerability, but long-term evidence remains limited.

A newer supplement should not automatically jump ahead of training, protein intake, sleep, or management of a documented health problem.

People who are pregnant, breastfeeding, managing significant medical conditions, or taking several medications should discuss it with a clinician.

7. Magnesium

Why it made our list

Magnesium is involved in hundreds of biological reactions, including energy production, protein synthesis, muscle and nerve function, glucose regulation, and blood-pressure regulation.

It is present in foods such as nuts, seeds, beans, legumes, whole grains, leafy green vegetables, and some dairy products.

Supplementation may be useful when intake is inadequate or when medical history, digestive problems, medications, or other factors increase the risk of low magnesium status.

Choosing a form

The label should show the amount of elemental magnesium, not merely the total weight of the compound.

Forms such as magnesium citrate, chloride, lactate, and aspartate tend to be absorbed more readily than magnesium oxide. Different forms can also have different gastrointestinal effects.

What to know

Too much supplemental magnesium can cause diarrhea, nausea, and cramping.

The adult tolerable upper intake level from supplements and medications is 350 milligrams daily unless a clinician recommends otherwise. Magnesium obtained naturally from food does not count toward that supplemental limit.

Kidney dysfunction increases the risk of magnesium accumulation and toxicity.

Magnesium can also interfere with the absorption of certain antibiotics and osteoporosis medications, so timing matters.

8. Beetroot and Dietary Nitrates

Why they made our list

Beetroot is rich in dietary nitrate. The body can convert nitrate into nitric oxide, which is involved in blood-vessel function, blood flow, and muscular efficiency.

Beetroot juice and concentrated nitrate products have been studied for endurance, repeated high-intensity efforts, blood pressure, and exercise tolerance.

How it is commonly used

Performance research often evaluates a standardized nitrate dose taken approximately two to three hours before exercise.

The amount of beet powder alone does not tell you how much nitrate the product contains. Look for a product that states its standardized nitrate content rather than relying on a vague proprietary blend.

What to expect

The response varies considerably. Potential benefits may depend on training status, baseline diet, type of exercise, nitrate dose, timing, and individual oral bacteria.

Some studies report improved performance or fatigue resistance, while others find no meaningful benefit in highly trained populations or specific activities.

Beets can turn urine or stool pink or red. This is usually harmless.

What to know

Dietary nitrates can lower blood pressure. People with low blood pressure or those taking blood-pressure medication should be cautious.

Antibacterial mouthwash may interfere with the oral bacteria involved in converting nitrate into nitrite, potentially reducing the intended effect.

9. Nattokinase

Why it made our list

Nattokinase is an enzyme derived from natto, a traditional Japanese food made from fermented soybeans.

It is marketed for cardiovascular health because of its potential effects on fibrin breakdown, clotting-related pathways, and blood pressure.

This is also why nattokinase deserves more caution than a basic nutrient supplement.

What the research shows

Evidence is mixed.

In a three-year randomized trial involving 265 generally healthy adults, 2,000 fibrinolytic units daily did not significantly improve carotid atherosclerosis progression, arterial stiffness, blood pressure, coagulation measurements, or other laboratory outcomes compared with placebo.

Other smaller studies have reported changes in selected cardiovascular or clotting-related markers, but the current evidence is not strong enough to treat nattokinase as proven cardiovascular protection.

What to know

Because nattokinase may affect clot breakdown, extra caution is appropriate if you take aspirin, warfarin, apixaban, rivaroxaban, clopidogrel, or another anticoagulant or antiplatelet medication.

You should also discuss nattokinase with a clinician if you have a bleeding disorder, have a history of hemorrhagic stroke, or have an upcoming surgery or procedure.

Nattokinase should never replace prescribed anticoagulant, cardiovascular, or blood-pressure treatment.

10. Vitamin C

Why it made our list

Vitamin C supports collagen synthesis, connective tissue, antioxidant defenses, iron absorption, wound healing, and normal immune function.

Good food sources include citrus fruit, berries, kiwi, bell peppers, tomatoes, broccoli, and Brussels sprouts.

For many people, a diet rich in fruits and vegetables can provide adequate vitamin C without supplementation.

When supplementation may make sense

Supplementation may be helpful when dietary intake is consistently low or when an individual has a clinically relevant reason for needing more.

The goal should be adequate intake, not the largest dose available.

What to know

High-dose vitamin C can cause diarrhea, nausea, abdominal cramping, increased iron absorption, and possible kidney-stone concerns in susceptible individuals.

People with hereditary hemochromatosis should be particularly cautious because vitamin C can increase iron absorption.

The adult tolerable upper intake level is 2,000 milligrams daily. That is a safety ceiling, not a target.

Vitamin C should not be presented as a cure for infection or as a replacement for sleep, nutrition, vaccination, or appropriate medical care.

How to Build a Smarter Supplement Routine

Before buying a supplement, ask five questions:

  1. What specific outcome am I trying to improve?
  2. Do my food intake, training, symptoms, or labs suggest a real need?
  3. What human evidence supports this use?
  4. Could it interact with a medication or health condition?
  5. How will I evaluate whether it is working?

If you cannot answer those questions, you probably do not need to add the supplement yet.

The strongest routine is not the one with the most bottles. It is the one in which every product has a reason, an appropriate dose, and a way to measure whether it deserves to stay.
